How to do a dumbbell shoulder press
Set the bench upright, or nearly upright, and sit with your back against it and your feet flat.
Lift the dumbbells to shoulder height, palms facing forward, elbows a little in front of your body.
Brace your midsection and keep your back against the pad.
Press the dumbbells up until your arms are straight, bringing them close together over your head.
Lower them under control until they are back at shoulder height.
These steps describe common technique. If something hurts, stop and ask a qualified coach or clinician.
Common dumbbell shoulder press mistakes
Arching away from the backrest
Keep your back on the pad and your ribs down. A big arch turns it into an incline press.
Stopping high
Lower until the dumbbells are about level with your ears or shoulders, every rep.
Elbows flared straight out to the sides
Bring them slightly forward, so your upper arms angle in front of your body.
Dumbbells drifting forward
Finish with them stacked over your shoulders, not in front of your face.
How to track your dumbbell shoulder press
Log the weight and reps of every set. Over a few weeks, the heaviest weight you lift and your estimated one-rep max show whether you are getting stronger, even when your sets use different rep counts.
Estimated 1RM, Epley formula
22 kg × (1 + 10 ÷ 30) ≈ 29 kg
A set of 10 at 22 kg estimates a one-rep max of about 29 kg.
