Bulgarian split squat: muscles worked and how to do it

The Bulgarian split squat is a single-leg squat with your back foot raised on a bench behind you. GymTribe's library lists it as Bulgarian Split Squat, tracked per side, with the quads as its target muscle.

How to do a Bulgarian split squat

  1. Stand about two steps in front of a bench, facing away from it, and rest the top of your back foot on it.

  2. Hop your front foot forward until you can lower straight down with your front heel staying on the floor.

  3. Stand tall with your weight mostly on your front leg, holding dumbbells at your sides if you use them.

  4. Bend your front knee and lower your back knee toward the floor, keeping your front knee in line with your toes.

  5. Go down until your front thigh is about parallel to the floor.

  6. Push through your front foot to stand back up. Finish all reps on one side, then switch.

These steps describe common technique. If something hurts, stop and ask a qualified coach or clinician.

Common Bulgarian split squat mistakes

  • Front foot too close to the bench

If your front heel lifts or your knee shoots far forward, move your foot further out.

  • Pushing off the back leg

The back foot is only for balance. Keep most of your weight on the front leg.

  • Wobbling side to side

Set your feet a little wider, like train tracks rather than a tightrope, and slow the lowering down.

  • Doing more reps on your stronger leg

Match the reps on both sides, and start each set with your weaker leg.

How to track your Bulgarian split squat

Log the reps of every set, for each side. Over a few weeks, your most reps in one set and in one session show whether you are getting stronger. When you add weight, log it with the reps.

Bulgarian split squat questions

What muscles does the Bulgarian split squat work?

Mostly the quads of the front leg, with the glutes, adductors and hamstrings helping and your core keeping you balanced. In GymTribe's muscle map, each set of Bulgarian Split Squat counts toward the quads.

How do I make the Bulgarian split squat work my glutes more?

Step your front foot a little further out and lean your torso slightly forward as you lower. That bends your hip more, which brings in more of the glutes.

How high should the bench be?

Around knee height suits most people. If you cannot get your front thigh to parallel, try a lower step.

How do I track my Bulgarian split squat in GymTribe?

Log each set's reps under Bulgarian Split Squat on each side. Every session adds a point to its charts, including most reps in one set and max reps in a session, and a New PR alert appears when a set beats your rep record. If you add weight, log it too, and the heaviest weight and estimated 1RM charts fill in.
