Hack squat: muscles worked and how to do it

The hack squat is a machine squat: you stand on an angled platform with pads on your shoulders and your back against a sled that runs on rails. GymTribe's library lists it as Hack Squat, with the quads as its target muscle.

How to do a hack squat

  1. Step into the machine with your back flat against the pad and the shoulder pads resting on top of your shoulders.

  2. Place your feet about shoulder-width apart in the middle of the platform, toes turned out slightly.

  3. Stand up to take the weight and release the safety handles.

  4. Bend your knees and lower under control, keeping your back and hips on the pad and your knees over your toes.

  5. Go down until your thighs are at least parallel to the platform.

  6. Push through your whole foot back to the top, stopping just short of locking your knees.

These steps describe common technique. If something hurts, stop and ask a qualified coach or clinician.

Common hack squat mistakes

  • Heels lifting

Move your feet a little higher on the platform, or keep pressing through your heels.

  • Hips coming off the pad

Stop at the depth where your back stays flat on the pad.

  • Half reps

Lower the weight until you reach parallel on every rep, so each session compares.

  • Bouncing out of the bottom

Control the lowering and drive up smoothly.

How to track your hack squat

Log the weight and reps of every set. Over a few weeks, the heaviest weight you lift and your estimated one-rep max show whether you are getting stronger, even when your sets use different rep counts.

Estimated 1RM, Epley formula

100 kg × (1 + 8 ÷ 30) ≈ 127 kg

A set of 8 at 100 kg estimates a one-rep max of about 127 kg.

Hack squat questions

What muscles does the hack squat work?

Mostly the quads, with the glutes and adductors. Because the pad supports your back, your lower back and core do less than in a barbell squat. In GymTribe's muscle map, each set of Hack Squat counts toward the quads.

Hack squat or leg press?

Both are machine leg exercises that lean on the quads. The hack squat has you standing more upright with the weight on your shoulders, much like a squat; the leg press has you seated pushing the weight away. Track them separately.

Where should my feet go on a hack squat?

In the middle of the platform suits most people. Lower on the platform puts more work on the quads; higher brings in the glutes.

How do I estimate my hack squat one-rep max?

Use the Epley formula, weight × (1 + reps ÷ 30). A set of 8 at 100 kg estimates about 127 kg. The 1RM calculator on this site does the sum for any set.

How do I track my hack squat in GymTribe?

Log each set's weight and reps under Hack Squat. Every session adds a point to its charts: heaviest weight and estimated 1RM, best set volume and most reps, and best session volume and max session reps. A New PR alert appears when a set beats your heaviest weight, estimated 1RM or rep record.
