Face pull: muscles worked and how to do it

The face pull pulls a rope on a cable toward your face, with your elbows high and your hands pulling apart at the end. GymTribe's library lists it as Cable Face Pull, with the rear delts as its target muscle.

How to do a face pull

  1. Set the pulley at about head height and attach a rope.

  2. Hold the rope ends with your palms facing each other or down, and step back until your arms are straight.

  3. Stand with your feet apart, chest up and a slight lean back.

  4. Pull the rope toward your face, elbows high and wide, pulling the ends apart as they reach your ears.

  5. Pause for a moment, then return under control until your arms are straight.

These steps describe common technique. If something hurts, stop and ask a qualified coach or clinician.

Common face pull mistakes

  • Elbows dropping

Keep them at about shoulder height, so the rear delts work rather than the lats.

  • Leaning back to move more weight

Use a weight you can pull without rocking.

  • Pulling to your chest

Aim for your face, between your forehead and chin.

  • Rushing

Pause at the end of each rep with the rope pulled apart.

How to track your face pull

Log the weight and reps of every set. Over a few weeks, the heaviest weight you lift and your estimated one-rep max show whether you are getting stronger, even when your sets use different rep counts.

Estimated 1RM, Epley formula

25 kg × (1 + 15 ÷ 30) ≈ 38 kg

A set of 15 at 25 kg estimates a one-rep max of about 38 kg.

Face pull questions

What muscles does the face pull work?

Mostly the rear delts, the back of your shoulders, with the upper back and traps. In GymTribe's muscle map, each set of Cable Face Pull counts toward the rear delts.

How heavy should face pulls be?

Lighter than most pulling exercises. People usually use moderate weight for 12 to 20 controlled reps. Log each set so you can see it go up over time.

Can I do face pulls with a band?

Yes, anchor a resistance band at head height and pull the same way. Log it as a different exercise from the cable version, so your charts stay comparable.

How do I estimate my face pull one-rep max?

Use the Epley formula, weight × (1 + reps ÷ 30). A set of 15 at 25 kg estimates about 38 kg. The 1RM calculator on this site does the sum for any set.

How do I track my face pull in GymTribe?

Log each set's weight and reps under Cable Face Pull. Every session adds a point to its charts: heaviest weight and estimated 1RM, best set volume and most reps, and best session volume and max session reps. A New PR alert appears when a set beats your heaviest weight, estimated 1RM or rep record.
